热身运动是我们做任何运动之前必须注意的一个重要步骤,至于选择何种方式的热身运动会因人、项目不同而有所差异。一般说来,热身运动方式以选择该项目相近的运动为佳,至于要选择何种方式?也因个人的喜好而有所不同,如慢跑、舞蹈、球类及其它特殊的方式。但我们不要忘了,要先暖身再做伸展操。最后再做些与运动项目相关的活动,如冲刺、跨栏、试掷及其它相关项目的活动。如此才能快快乐乐、平平安安的运动,得到健康的成果,而不致于败兴而归─未得健康的身体,反得运动伤害 热身应占运动总时间的10%~20%。例如实行1小时的有氧运动,热身时间应该在6-12分钟范围内。同时依据年龄、竞技或非竞技、运动项目、个人体质差异、季节及气温不同,热身运动所需的时间也会不同。一般来说,身体微微出汗,便能够结束热身运动,也可用心跳次数做为热身运动结束的标准。热身运动时的心率达到最大运动心率的60%~70%即可。 1、热身时主要几处应该被拉伸的肌肉:大腿后部、大腿内侧、小腿、背部。 拉伸大腿后部肌肉: 坐在地上,右腿在体前伸直,左腿弯曲,外侧贴近地面,与右腿组成三角形,背部挺直,从胯部开始前倾,双手抓住右脚脚尖,保持这个姿势30秒,手触脚尖时不允许有弹动式动作(触不到脚尖也没关系)。换腿做。每条腿拉伸3-5次。 拉伸大腿内侧肌肉——方法一 坐姿,双脚脚底在身前相互贴紧,膝盖向外撑并尽量靠近地面,双手抓住双脚踝,保持这个姿势,数10,放松,然后重复3-5次。 拉伸大腿内侧肌肉——方法二 坐姿,双脚在体前伸直并分开,保持背部和膝盖部挺直,从胯部向前屈体,双手从腿内侧去抓住双腿的脚踝,保持这个姿势,感觉大腿内侧被拉紧,放松,然后重复3-5次。 拉伸小腿(后部)肌肉 俯身,用双臂和一条腿(伸直,脚尖着地)支撑身体,另一条腿屈于体前放松,身体重心集中于支撑脚的脚尖处,脚跟向后、向下用力,感觉到小腿后部肌肉被拉紧,保持紧张状态,数10 ,放松,重复3次,然后换另一条腿做3次。 拉伸背部肌肉 坐姿,双腿在提前贴紧伸直,上身前倾用手指去碰触脚尖,尽量让腹部胸部靠近腿部,保持20秒,放松。然后重复3-5次。 2、热身时需要活动的关节:肩关节、胯关节、膝关节、踝关节。 肩部环绕练习 直立,双腿分开与肩同宽,手臂自然下垂,腹部用力收紧,双肩利用肩背肌群力量向后环绕10次,再向前环绕10次。单肩左右交替向后环绕、向前环绕各10次。 ?摆胯及绕跨练习 直立,双腿分开略比肩宽,双腿微屈,手放在胯骨上。上身正直,利用腰胯力量使胯部左右摆动各10次,注意腹部收紧。然后顺时针逆时针环绕各10圈。 ?扭膝旋转练习
